The hip pull-up: far more than chin over the bar

A normal pull-up brings the bar to your chin. The hip pull-up brings it down to your hips – the most advanced pulling variation and the direct step towards the muscle up.

Most athletes consider the pull-up finished as soon as the chin clears the bar. Wrong. The skill goes further: the hip pull-up – you pull the bar all the way down to your hips. That gives you the pulling power you need for the muscle up.

What makes this skill so valuable

A classic pull-up ends at roughly chest height (chin over bar). The hip pull-up demands considerably more range of motion and, above all, more explosive power – the bar has to reach your hips. Muscles worked: lats, rhomboids, rear delts, the whole trapezius and biceps.

Anyone who can pull cleanly to the hips has already solved half the mechanics of the muscle up.

Prerequisites

  • 10+ clean full-range pull-ups.
  • Explosive pull-ups: chest to the bar (sternum pull-ups).
  • Clean scapular control in every phase.

Technique

  1. Start: dead hang with active scapulae (shoulder blades down and together).
  2. Initiating the pull: pull up explosively, driving the elbows back and down.
  3. The hip pull: keep pulling at the top – chest comes to the bar, then past it, until the bar is at hip height.
  4. Lowering: come back down to the dead hang under control (3–4 seconds).

Common mistakes

  • Kipping (swinging): as soon as you use hip swing it stops being a strict pull. Pull under strict control.
  • Elbows flaring forward: the elbows have to drive actively back and down – as in a bar support.
  • Half range: if the bar doesn't reach your hips, it isn't a hip pull-up. Navel height at the very least.
Tip: Train explosive band pull-aparts or kettlebell high pulls to condition the final phase of the pull.

Training plan

Day A: sternum pull-ups 4 × 6 + negative high pulls 4 × 5 (lower slowly)

Day B: explosive band-assisted pulls 5 × 5 + weighted pull-ups 4 × 5
